Chickpeas, lentils, and beans have long been among the most studied foods in metabolic research, and the findings are consistent even if the humble legume rarely gets the credit.
A systematic review published in Nutrients in 2020 examined randomised controlled trials lasting six weeks or longer and found that regular legume consumption improved several markers of glycaemic control, including fasting blood glucose and insulin levels in people with and without diabetes. A separate meta analysis published in the European Journal of Nutrition in 2024 pooled data from over thirty trials and found that higher legume intake, averaging around eighty six grams a day, reduced fasting blood glucose by a modest but statistically significant amount alongside improvements in cholesterol.
At the level of a single meal, the effect is even more visible. A 2025 systematic review and meta analysis published in Nutrition Journal looked specifically at chickpeas and found that eating them alongside a carbohydrate meal significantly reduced the post meal glucose spike compared with carbohydrate matched controls without legumes.
The likely explanation is a combination of fibre, resistant starch, and plant protein, all of which slow the rate at which glucose enters the bloodstream after a meal. Legumes also have a naturally low glycaemic index, meaning the carbohydrate they contain is digested and absorbed more gradually than that in refined grains.
For anyone managing blood sugar, the practical takeaway is straightforward. Building a base of legumes into lunch and dinner, whether that is a lentil based sauce, a chickpea salad, or beans stirred through a vegetable dish, is a well evidenced way to flatten the glucose response of the whole meal rather than relying on any single ingredient to do the work alone.
